Weight is only one measure. Waist circumference, strength, fitness, energy and consistency can provide useful context.

Best overall plan

Walking, resistance work and an enjoyable sport or aerobic activity.

Best starting point

Brisk walking, built up gradually from your current level.

Best for muscle

Progressive resistance training alongside aerobic activity.

Best skill-based sport

Boxing for full-body conditioning and mental engagement.

Quick Answer

What Is The Best Sport Or Exercise For Weight Loss?

There is no single best sport for weight loss for everybody. The strongest general approach combines regular walking or other daily movement, resistance training and a sport or aerobic activity you can perform consistently.

Running and vigorous intervals produce a high calorie rate. Walking is easier to repeat and recover from. Resistance training helps maintain or build lean tissue. Cycling, swimming and rowing reduce impact. Boxing offers full-body, skill-based conditioning. The best sport to lose weight is therefore the one that fits your access, enjoyment, fitness, health, recovery and schedule.

The practical verdict

Start With Volume

Use walking or another manageable activity to accumulate movement without making every session exhausting.

Keep Strength

Train the major muscle groups regularly rather than relying only on calorie-burning cardio.

Add Intensity

Choose running, boxing, rowing, cycling, swimming or intervals according to your joints and preferences.

Support It With Food

Training helps, but body-weight change remains strongly influenced by eating habits across the week.

Use this guide while you are comparing different activities. If you already know boxing is the option you want, the separate guide to boxing for weight loss in London explains private sessions, beginner progression, results and locations in detail.

Before Ranking Anything

What Actually Makes Exercise Effective For Weight Loss?

Exercise increases energy expenditure and can improve health, fitness, strength and wellbeing even when the scales move slowly. Fat loss occurs when energy expenditure exceeds energy intake over time, but the body and behaviour are more complicated than a single workout number.

Weekly Volume

A modest activity repeated several times usually matters more than one heroic session followed by inactivity.

Progression

Duration, resistance, pace or technical quality should rise gradually rather than all at once.

Recovery

High-impact or high-intensity work creates a larger recovery cost and is not automatically the best daily choice.

Adherence

Access, enjoyment, confidence and scheduling decide whether a theoretically effective programme survives real life.

What does the broader evidence suggest?

A 2024 dose-response meta-analysis included 116 randomised trials and 6,880 adults with overweight or obesity. Aerobic exercise was associated with modest reductions in weight, waist circumference and body fat, with greater weekly duration generally producing greater changes up to 300 minutes. Around 150 minutes per week at moderate-to-vigorous intensity was associated with clinically important reductions in waist and body fat. Read the systematic review.

UK guidance recommends at least 150 minutes of moderate activity or 75 minutes of vigorous activity each week, plus muscle-strengthening work on at least two days. It also stresses that some activity is better than none and that higher volumes may be needed for weight loss, particularly without dietary change. Read the UK CMO guidance.

Reading The Numbers

Which Exercise Burns The Most Calories?

Fast running, vigorous rowing, intense intervals, rope skipping, competitive sport and high-rate boxing can all have a high energy cost. But calorie burn depends on body mass, pace, efficiency, terrain, technique, work-to-rest ratio and how much of the hour is genuinely active.

The comparison below uses MET values from the 2024 Adult Compendium of Physical Activities. Approximate gross calories are calculated as: MET × 3.5 × body weight in kilograms ÷ 200 × minutes.

MET Is An Estimate

It describes the energy cost of an activity relative to rest. It does not measure your personal session directly.

Active Hour Means Active

Teaching, changing equipment, rests and recovery reduce the average for a mixed lesson or class.

Higher Is Not Always Better

A lower-output activity may create more total weekly work because it is easier to repeat and recover from.

Nine Options Compared

9 Best Sports And Exercises For Weight Loss

Lists of the top sports for weight loss often ignore suitability and recovery, so these are comparisons rather than promises or a universal ranking. The best sports to lose weight are not identical for every person. The calorie figures illustrate a full active hour for a 70 kg adult using representative Compendium entries; most real sessions contain a mixture of intensities.

Brisk Walking

Representative estimate

4.8 MET · about 353 kcal per active hour at 70 kg.

Best for

Beginners, daily volume, lower recovery cost and building confidence.

Running

Representative estimate

9.3 MET at 6–6.3 mph · about 684 kcal per active hour at 70 kg.

Best for

High output with little equipment when impact is well tolerated.

Boxing

Representative estimate

5.8–10.8 MET for bag work at different punch rates · about 426–794 kcal per active hour at 70 kg.

Best for

Full-body, skill-based conditioning and people who dislike repetitive cardio.

Cycling

Representative estimate

8.0 MET at 12–13.9 mph · about 588 kcal per active hour at 70 kg.

Best for

Lower-impact endurance, commuting and longer steady sessions.

Swimming

Representative estimate

5.8–9.8 MET for slow-to-fast freestyle laps · about 426–720 kcal per active hour at 70 kg.

Best for

Whole-body aerobic work with minimal impact, provided technique and pool access are suitable.

Rowing

Representative estimate

5.0–7.3 MET for moderate to vigorous general ergometer work · about 368–537 kcal per active hour at 70 kg.

Best for

Measurable, lower-impact conditioning using legs, back, trunk and arms.

HIIT

Representative estimate

7.0–11.0 MET for moderate-to-vigorous interval exercise · about 515–809 kcal per active hour at 70 kg.

Best for

Time-efficient vigorous work for people ready for the intensity and recovery demand.

Circuit Training

Representative estimate

5.0–7.5 MET for moderate-to-vigorous circuits · about 368–551 kcal per active hour at 70 kg.

Best for

Combining resistance and cardio when exercises and rest periods are well programmed.

Resistance Training

Representative estimate

3.5–6.0 MET for varied-to-vigorous weight training · about 257–441 kcal per active hour at 70 kg.

Best for

Maintaining or building strength and lean tissue while body weight is changing.

Important: these are gross activity estimates—not smartwatch targets, promises or recommended hour-long intensities. A person who weighs more will generally receive a higher estimate for the same MET activity; fitness, efficiency and actual work time still matter.

The Common Comparison

Walking Or Running For Weight Loss?

Running normally burns more calories per minute; walking is normally easier to recover from and repeat. Neither automatically wins. The right choice depends on current fitness, impact tolerance, time and how much weekly activity you can sustain.

Choose Walking When

You are starting from inactivity, carrying extra weight, managing impact or want an activity you can use most days.

Choose Running When

You enjoy it, tolerate impact, have built an appropriate base and want more aerobic work in less time.

Combine Them When

Walk-run intervals let you increase output gradually without treating every outing as a continuous run.

The Compendium lists level brisk walking at 3.5–3.9 mph as 4.8 MET and running at 6–6.3 mph as 9.3 MET. That difference illustrates the higher rate of running, not the total you will achieve across a week.

Do Not Make It Either-Or

Is Cardio Or Strength Training Better For Weight Loss?

Aerobic activity usually produces more energy expenditure during the session. Resistance training provides a different benefit: maintaining or increasing strength and lean tissue while body fat is reduced. A sound programme normally uses both.

Aerobic Work

Builds cardiovascular fitness and lets you accumulate energy expenditure through walking, running, cycling, swimming or sport.

Resistance Work

Trains the major muscle groups and supports strength, function and body composition rather than chasing the largest session calorie number.

The Better Combination

Use manageable aerobic volume for expenditure and fitness, then add progressive resistance work at least twice weekly.

A 2022 systematic review found that resistance training reduced body-fat measures in adults with overweight or obesity; programmes combining resistance work with caloric restriction produced the largest reductions in body-fat percentage, while resistance training alone was most effective for increasing lean mass. Read the resistance-training review.

Intensity Without Hype

Is HIIT Better For Fat Loss?

HIIT can accumulate vigorous activity efficiently, but it is not a magic metabolic shortcut. A 2023 systematic review comparing HIIT with moderate continuous exercise in adults with overweight or obesity found no significant difference in weight, BMI, waist circumference or body-fat mass. HIIT showed a benefit for insulin sensitivity, but the authors called for further evidence.

Useful When

You have a base of fitness, enjoy hard intervals and need a time-efficient vigorous session.

Less Useful When

Impact, fatigue, technique or recovery prevent you from training consistently.

Better Framing

Treat intervals as one tool inside a balanced week—not proof that every workout needs to feel maximal.

Read the HIIT comparison review.

The Skill-Based Option

Is Boxing The Best Exercise For Weight Loss?

Boxing is one of the strongest all-round choices when somebody enjoys learning the skill and has access to suitable coaching or equipment. It combines footwork, rotation, defence, punches and intervals. But it is not automatically better than walking, running, cycling or swimming for every individual.

Why It Can Work

Skill progression provides a reason to return beyond burning calories. Rounds can be adapted from gentle technique to demanding conditioning.

What It Does Not Solve

One weekly session cannot compensate reliably for low daily movement, excessive intake, poor sleep or an unsustainable schedule.

Who It Suits

People who want variety, individual feedback, full-body movement and a non-contact alternative to repetitive cardio.

Choose By Constraint

Best Sport Or Exercise For Weight Loss By Goal

The most useful ranking is personal. People searching for the best sports for weight loss and toning usually want to reduce body fat while retaining or building muscle; no activity can selectively remove fat from one area. Start with the problem the activity needs to solve.

Complete Beginner

Brisk walking plus simple resistance training.

Low complexity and manageable recovery make it easier to build the first consistent month.

Lowest Impact

Cycling, swimming or rowing.

They can create substantial aerobic work with less ground impact than running.

Most Calories Per Minute

Fast running or vigorous intervals.

Only useful when the intensity, impact and recovery fit the person doing them.

Preserving Strength

Progressive resistance training.

Use major movement patterns and progress loads or difficulty while eating enough protein.

Easily Bored

Boxing, racket or team sports.

Skill, decision-making and interaction can make the activity feel more purposeful.

Busy Schedule

Two structured sessions plus daily walking.

Protect the appointments, then use short walks to increase weekly movement around work.

Turn Advice Into A Week

A Sensible Weekly Weight-Loss Exercise Plan

This is a general example, not an individual prescription. Start from your current capacity and build gradually. The best week is one you can complete without pain, excessive fatigue or constant disruption.

Daily Movement

Most days

Use manageable walks, active travel or short movement breaks. Increase duration before chasing speed.

Strength

Two non-consecutive days

Train squat, hinge, push, pull, carry and trunk patterns at a suitable level.

Aerobic Or Skill Sessions

One to three days

Choose boxing, running, cycling, swimming, rowing or another activity you enjoy and can recover from.

Recovery

Across the week

Allow easier days, sleep consistently and adjust training when soreness or life stress accumulates.

Health note: if you have not exercised for some time, have a medical condition, are returning after illness or injury, are pregnant or have concerns about vigorous exercise, speak to an appropriate healthcare professional before starting.

Exercise Is Only Part Of It

Nutrition, Recovery And Sustainable Weight Loss

A high-output workout does not guarantee fat loss if eating habits compensate for the energy used. The aim is not to eat as little as possible; it is to create a manageable pattern that supports training, recovery, health and a gradual change in body weight.

Avoid Crash Plans

Rapid restriction can undermine training quality, recovery and the ability to keep the routine going.

Fuel The Work

Use regular meals, sufficient protein, appropriate carbohydrate, fruit, vegetables and fluids according to your needs.

Watch The Trend

Judge progress across weeks using weight trends, waist, fitness and habits rather than reacting to one measurement.

The NHS advises people trying to lose weight to aim for steady rather than sudden loss and gives 0.5–1 kg per week as a general guide. That is not a promise or an appropriate target for every person. Read the NHS guidance.

Make The Comparison Practical

How To Choose The Right Sport For You

Theoretical calorie burn is only one part of the decision. Before committing to a plan, check that the activity suits your current ability, is genuinely accessible during a normal working week and has a clear route for gradual progression.

Current Capacity

Choose a starting level that allows sound technique and recovery. Build duration and frequency before making every session intense.

Real Access

Consider travel, cost, opening times, equipment and weather. An excellent activity that rarely fits the diary will not produce much weekly volume.

Visible Progression

Use pace, distance, resistance, round quality or technical skill to measure improvement without relying only on body weight.
